Rows, Suitcase Lifts and Pull-Aparts: Getting Creative in a Home Gym

Rows, Suitcase Lifts and Pull-Aparts: Getting Creative in a Home Gym

Length changes what a band can do. This home-gym video shows how 76 inches lets you adjust tension for rows, single-side deadlifts and even a band-and-bar setup.

What you'll see in this video

You'll see bent-over rows with smooth tension, a suitcase deadlift, a creative setup using a PVC pipe as a bar, pull-aparts with the fabric lying flat across the body, and ideas for anchoring to a rig.

Exercises to try

Bent-Over Row

  1. Stand on the middle of the band, feet hip-width apart.
  2. Hinge forward at the hips with a flat back and grab the band in each hand.
  3. Pull your hands toward your lower ribs, squeezing your shoulder blades together.
  4. Lower slowly with control.

Sets/reps: 3 sets of 12. Benefit: Builds the upper back and rear shoulders that help you stand tall.

Suitcase Deadlift

  1. Stand on the band and hold one side of the loop in one hand, like carrying a suitcase.
  2. Hinge at the hips and lower the hand along your leg.
  3. Stand up tall without leaning toward the band.
  4. Finish all reps, then switch sides.

Sets/reps: 2-3 sets of 10 per side. Benefit: Works the hips and builds side-core stability for carrying groceries, bags and kids.

Band Pull-Apart

  1. Hold the band at shoulder height with arms straight in front of you.
  2. Pull your hands apart until the band nearly touches your chest.
  3. Squeeze your shoulder blades together for a second.
  4. Return slowly to the start.

Sets/reps: 3 sets of 15. Benefit: Wakes up the upper back and helps counter rounded, desk-bound shoulders.

Banded Deadlift

  1. Stand on the band with feet hip-width apart, holding the loop in both hands.
  2. Push your hips back and lower your hands toward your shins, back flat.
  3. Drive through your heels and stand tall, squeezing your glutes at the top.
  4. Widen your stance or double the band for more tension.

Sets/reps: 3 sets of 12. Benefit: Strengthens the glutes, hamstrings and lower back, the muscles behind every lift from the floor.

Who this helps

Home-gym owners, lifters who want accessory work, and anyone who wants to fine-tune resistance.

Safety note

Check the band for wear before each use, anchor it only to sturdy fixed points, keep movements slow and controlled, and stop if anything hurts. If you have an injury, a health condition or are pregnant, talk to a doctor or physical therapist first.
